NEAT is every calorie you burn moving around that is not deliberate exercise. Walking to the bus, standing at a counter, carrying shopping, fidgeting through a meeting. It gets no attention because it is not a workout and no tracker names it, and it is the largest source of variation in daily expenditure between one person and another. It is also the thing that quietly falls when you cut calories, which makes it the usual culprit behind a stall that looks metabolic.

What NEAT is

Total energy expenditure has four parts: resting metabolic rate, the thermic effect of food, exercise activity thermogenesis, and non-exercise activity thermogenesis. NEAT is the fourth, and among the four it is by far the most variable.

For most people it also dwarfs their exercise. A 45-minute gym session might cost 300 kcal. The difference between a day spent mostly seated and a day spent mostly upright and moving can be several times that, and it repeats every single day.

The 2,000 kcal spread

Levine's work put a number on it: the potential variance in NEAT can differ for a given person by as much as 2,000 kcal per day. That is not a difference between an athlete and a couch potato, it is the range available within normal daily life.

Understand what that implies for comparisons. Two people of the same size eating identical food can be in different energy balance states without either doing anything a diet app would record. The one who paces on calls, takes stairs and stands to work is running a deficit the other is not.

Adaptive thermogenesis in resting metabolic rate is real and it is generally in the low hundreds of calories. A NEAT decline can be as big or bigger and it responds to a decision, which is what makes it the more useful place to look first.

Sitting time in lean versus heavier individuals

Levine's observational work found obese individuals tended to be seated about 2.5 hours per day more than sedentary lean counterparts. The direction of causation here is genuinely unresolved and the honest reading is that it runs both ways: carrying more weight makes movement more costly, and moving less contributes to carrying more weight.

The finding is useful without settling causation, because the practical response is the same either way. Reducing seated time is available to almost everyone and it does not require a gym.

Why structured exercise alone is a weak fat-loss tool

The trial data on exercise as a weight-loss intervention is sobering. Six-month aerobic exercise programmes produced weight reductions of about 1.6 kg and twelve-month programmes about 1.7 kg, and the authors concluded isolated aerobic exercise is not an effective weight-loss therapy in overweight and obese populations. A dose-response meta-analysis found each 30 minutes per week of aerobic exercise associated with 0.52 kg lower body weight.

Two things explain the small numbers. A session is a modest fraction of daily expenditure, and people compensate for it, both by eating a bit more and by moving less for the rest of the day. Compensation is the reason a new gym habit often produces no scale change at all.

None of that is an argument against exercising. Exercise is weak for producing weight loss and strong for maintaining it, protecting muscle and improving health outcomes that have nothing to do with the scale. Choose it for those reasons and it will not disappoint you.

Step targets and practical levers

The 10,000-step figure came from a 1960s Japanese pedometer marketing campaign, not from research. It is a fine target if it suits you and there is nothing special about the number.

What matters is the trend. If you averaged 8,000 steps before starting a diet and you are at 5,500 in week eight, you have lost a chunk of your deficit without touching your food. Watch the direction rather than chase a round number.

Tracking NEAT without obsessing

A phone or watch step count is imprecise in absolute terms and perfectly adequate as a relative signal. You are looking for whether this month's average is lower than last month's, and consumer devices answer that reliably enough.

Estimates of calories burned from the same devices are much less trustworthy, and adding them back to your food allowance is how people accidentally eat their deficit. Use steps as a behaviour metric and leave the calorie figure alone.
